I travel into canada ontario providance all the time and need to use my cellphone
what are my options to reduce my roaming and long distance charges when making call out of canada to us? or canada to canada?
same goes for my wireless internet card

You can call up Sprint & add the Canada Roaming Option . I forget how much per minute it costs but it's quite a bit less than the regular roaming & intl long distance (~$0.65/min). Also if you know how many minutes you will be using you can buy in bulk also which will lower it down to $0.30.min.

Once you are back, you can cancel. It's a month to month add on item.

It costs $3.00 a month for the Canada Roaming, which lowers it to $0.30 a minute. Data roaming is kinda iffy, some places you can get it fine, others you can't, but it is $0.002 per KB.

I believe sprint has an international data card plan for north america.

I know you can text for free, I've been in Ottowa and Montreal and been able to text friends in the u.s. and never had any charges. Your usually in digital roam.

Either you got lucky, or I got unlucky. I spent last summer in Montreal with my parents, and I got charged for text messages I sent there even though I was on an unlimited plan. There was also a horrible delay on them, anywhere from 30 mins, to 24 hours.

I've never gotten charged for SMS in Canada. My wife is from Montreal so we go up there several times a year. We don't have anything special on our plan for international roaming, so we pay $.65 a minute (I think) plus long distance if we make the call. I've never been able to get data working. SMS used to not work up there at all, now it's hit or miss. Sometimes they go through, sometimes they don't. Sometimes there's a delay, sometimes there isn't. But when it works, it's always been free, since I have unlimited SMS.

The data working is dependant on the phone you are using (if it supports data roaming) and the PRL you are on. After that, its a tech issue if it "should" work and isn't.
Sprint assured me that text messages sent or received internationally in Canada were included in my unlimited text plan and I have not been charged (so far.) As far as the $3/month $0.30/min, its only worth it if you intend to talk more than 10 mins that month. It is an "at will" option and can be added for just the month your in Canada and then removed.

My experience has always been with Treo 600s and 650s with the latest PRL at the time. It never bothered me enough at the time to inquire about it, I just assumed Sprint, the phone, or the carrier I was roaming on didn't support data roaming.
